The Morning Surge Nobody Talks About
Most people reach for coffee within minutes of waking up. It is such an ingrained habit that questioning it feels slightly absurd. But from a physiological standpoint, consuming caffeine immediately after waking works against a process the body has been running reliably for millions of years — the cortisol awakening response (CAR).
The CAR is a rapid and substantial increase in cortisol — the primary stress and alertness hormone — that occurs within the first 15 to 45 minutes after waking. It is not a stress response. It is a deliberate, genetically programmed activation signal that primes the immune system, ramps up metabolic rate, sharpens focus and mobilises energy for the demands of the day. In healthy adults the CAR represents an increase of 50 to 160 percent above baseline cortisol levels. It is one of the body's most powerful natural alertness mechanisms.
Why the Timing of Coffee Matters
Caffeine works primarily by blocking adenosine receptors — adenosine being the chemical that builds up in the brain during waking hours and creates the sensation of sleepiness. When you wake up, adenosine levels are relatively low after being cleared during sleep. Drinking coffee immediately after waking therefore blocks receptors that do not yet have much to block, which is one reason many people find they need increasing amounts of caffeine over time.
More relevantly, consuming caffeine during the CAR window — roughly the first 45 to 90 minutes after waking — may blunt the cortisol response itself. The two systems partially overlap. Several sleep researchers, including neuroscientist Andrew Huberman, have suggested that delaying caffeine consumption by 90 to 120 minutes after waking allows the CAR to run its full course, after which caffeine can work more effectively because adenosine is now accumulating and there is more to block.
Maximising the CAR Window
Morning light exposure is one of the most reliable ways to amplify the cortisol awakening response. The retina has a subset of photoreceptors — intrinsically photosensitive retinal ganglion cells — that are particularly sensitive to the short-wavelength light in natural morning sunlight. These cells signal the suprachiasmatic nucleus, the brain's master circadian clock, which in turn coordinates the CAR. Getting outside within 30 minutes of waking — even on a cloudy day — has been shown to produce a significantly larger CAR than remaining indoors.
Exercise in the morning also amplifies the response. Strength training and cardiovascular exercise both drive cortisol release, and timing this with the natural morning peak produces an additive effect. The practical implication is that morning is genuinely the optimal time for both light exposure and exercise from a hormonal standpoint — not merely a cultural preference.
What Dysregulated CAR Looks Like
The CAR is disrupted in people with burnout, chronic fatigue syndrome, PTSD and severe depression — in these conditions it is often blunted or absent. A reduced CAR is associated with higher rates of upper respiratory infections, lower cognitive performance and worse mood regulation. Conversely, an exaggerated CAR — cortisol rising too high or not returning to baseline quickly enough — is associated with anxiety disorders and chronic stress. The CAR is a useful clinical window into the health of the hypothalamic-pituitary-adrenal axis, and some researchers argue it should be a standard measurement in occupational health assessments for high-stress roles.
